Recovery Metrics for Athletes: HRV, Resting Heart Rate, and Sleep in Plain English
Your watch gives you a score every morning. Almost nobody has been told what to do with it.
Ten years ago the numbers in this article were the property of sports science labs. Now they arrive on your wrist every morning with a color attached, and a generation of athletes has learned to feel guilty about a number they could not define if you asked them to.
So here is the plain-English version: what these three metrics measure, what they cannot tell you, and the only two ways they should ever change your day.
Not medical advice. This is training guidance, not diagnosis. A resting heart rate or HRV pattern that stays abnormal for you, or that comes with symptoms, is a conversation with a doctor and not something to train through.
Resting heart rate: the boring one that works
Resting heart rate is exactly what it says: your heart rate when you are doing nothing, best measured while asleep or immediately on waking. It is the least fashionable of the three metrics and probably the most useful, because it is stable, easy to measure, and moves for reasons that matter.
Fitness pushes it down over months. Illness, dehydration, alcohol, heat, poor sleep, and accumulated training stress push it up over days. The signal you care about is not the number, it is a run of mornings sitting five or more beats above your normal. That pattern shows up before you feel run down, which is the whole point of measuring anything.
HRV: what it actually measures
Heart rate variability is the variation in time between individual heartbeats. Counterintuitively, more variation is generally the healthy direction. A heart that is beating like a metronome is one where the stress side of your nervous system is in charge; variation means the recovery side is doing its job.
Two things about HRV that nobody says loudly enough. First, the absolute number is meaningless between people. One athlete lives at 40, another at 120, and neither is fitter. Comparing your HRV to your training partner's is a category error. Second, it is noisy. A single morning tells you very little; a seven-day average against your own thirty-day baseline tells you a lot.
It is also sensitive to things that have nothing to do with training. Alcohol the night before will tank it. So will a late meal, a bad argument, a hot room, a flight, the first night in a new bed, and the day before you come down with something. That is not the metric failing. That is the metric telling you, correctly, that your body is dealing with something.
Sleep: the one you can actually change
Of the three, sleep is the only one you have direct control over, and it drives the other two. The consumer-device breakdown of light, deep, and REM sleep is the least reliable part of the data and the part people obsess over. Ignore the stages. Watch two things: total time asleep and consistency of your sleep and wake times. Seven hours every night beats nine hours twice and five hours three times, and it is not close.
If you take one action from this entire article, make it a fixed wake time. Everything downstream - resting heart rate, HRV, appetite, mood, how heavy the bar feels at 6am - gets easier when the schedule stops moving.
The rule: trends, never today
Here is the mistake almost everybody makes. The score says 42 percent, they feel fine, and they either skip the session out of obedience or ignore the number forever after a couple of false alarms. Both reactions come from treating a noisy daily reading as a verdict.
Use it as a trend instead. Your seven-day average against your thirty-day baseline. One low morning after a hard session is not a warning, it is the expected result of training, and it should recover in a day or two. What deserves your attention is the seven-day average drifting down while resting heart rate drifts up and sleep is unchanged. That combination is the classic early picture of doing too much, and it shows up a week or two before your performance does.
What to actually do on a red day
Not skip. Adjust. A recovery number is an input, not an order, and the difference between good and bad athletes here is enormous:
- Keep the session, drop the intensity. Technical work at 70 percent instead of hard sparring or a heavy top set. You keep the habit and the skill work, and lose only the stress you could not absorb today.
- Cut the volume, keep the quality. Three good rounds instead of six mediocre ones.
- Ask why first. If you know why the number is low - two drinks, four hours of sleep, a flight - then you already have the information the number was going to give you. Act on the cause.
- Go anyway when it is one bad night. Turning up slightly tired is a skill you will need on competition day, when the number will also be bad, because everyone sleeps badly before they compete.
The half nobody measures
Recovery data on its own is a number with no context. It only becomes coaching when you can see it next to what you actually did. HRV down after Thursday's hard session is physiology working properly. HRV down on a rest day after an easy week is a question worth asking. Same number, opposite meanings, and the only thing separating them is your training log.

Before competition, expect the numbers to lie
The night before you compete, you will sleep badly and your morning numbers will look terrible. This has happened to every athlete who has ever competed, and it means nothing about how you are going to perform. Adrenaline, nerves, an unfamiliar bed, and an early alarm are not overtraining. Read the number, say "yes, obviously," and go compete. The one time in your career you should ignore recovery data is on the day it matters most.
